Meditation transcript
The Circle of Compassion
A guided practice that widens care outward: toward a loved one, then toward yourself, a neutral person, someone difficult, and finally all beings.
Settling in
Arriving in this moment
Find a comfortable position, either sitting or lying down.
There is no single correct posture. What matters is that you feel supported and at ease.
If you are sitting, allow your spine to be upright but not rigid. If you are lying down, let your body rest fully against the surface beneath you.
You may close your eyes, or if you prefer, soften your gaze downward toward the floor a few feet in front of you. Either is perfectly fine.
Begin by taking three slow, deep breaths.
With each inhale, imagine drawing in calm and spaciousness.
With each exhale, consciously release any tension you are holding. Let go of whatever you carried with you into this moment.
Now let your breath return to its natural rhythm. There is no need to control it or change it in any way.
Simply notice the gentle rise and fall of your chest or belly. Let the breath breathe itself.
As you settle in, you may notice that your mind begins to wander. Thoughts may arise about the day ahead, something that happened earlier, or plans for later.
This is completely natural. Our minds are designed to think, and there is nothing wrong with this.
When you notice your mind has wandered, this is actually a moment of success. You have just become aware, and in that moment of awareness you have a choice.
Rather than judging yourself, rather than thinking you are doing this wrong, gently and kindly guide your attention back to the breath.
This act of returning with kindness is itself a practice of compassion.
With each breath, allow yourself to arrive more fully in this present moment. You do not need to be anywhere else. You do not need to accomplish anything.
For these next minutes, your only task is to be here, just as you are.
First circle
Someone you love
Now, gently bring to mind someone for whom you feel unconditional love.
This may be a partner, a parent, a grandparent, a child, a dear friend, or even a beloved pet.
Choose someone whose face, when it appears in your mind, naturally brings warmth to your heart. Someone whose happiness you wish for without reservation or condition.
Picture this person clearly. See their face. Perhaps see their smile.
Feel the warmth that arises naturally when you think of them. Let that warmth fill your chest, your whole body.
Now, holding this person gently in your awareness, silently offer them these wishes one at a time, letting each one settle in your heart before moving to the next.
- May you be well.
- May you be happy.
- May you be healthy.
- May you be free from suffering and its causes.
Now again, holding this person gently in your awareness, continue to offer these wishes one at a time, letting each one settle in your heart before moving to the next.
- May you be well.
- May you be happy.
- May you be healthy.
- May you be free from suffering and its causes.
- May you be well.
- May you be happy.
- May you be healthy.
- May you be free from suffering and its causes.
Notice the quality of warmth and care that has arisen in you.
This feeling, this tenderness, this genuine wish for another's wellbeing, is the seed of compassion.
It is already within you.You did not create it.You simply uncovered it.
Second circle
Yourself
Now, gently turn your attention toward yourself.
This may feel unfamiliar. Many people who care deeply for others find it surprisingly difficult to receive that same care in return.
If resistance arises, simply notice it. You do not need to push it away. You do not need to force anything.
Simply allow yourself to be the recipient of your own warmth.
Picture yourself as you are right now. Not as you wish you were. Not as you think you should be. Simply as you are in this moment.
A person who works hard. A person who cares. A person who, like all people, carries both strength and struggle.
Feel whatever warmth you are able to offer, even if it is only a small ember. That is enough. That is where we begin.
Now, holding yourself gently in your awareness, silently offer these wishes one at a time, letting each one settle in your heart before moving to the next.
- May I be well.
- May I be happy.
- May I be healthy.
- May I be free from suffering and its causes.
Now again, holding yourself gently in your awareness, continue to offer these wishes one at a time, letting each one settle in your heart before moving to the next.
- May I be well.
- May I be happy.
- May I be healthy.
- May I be free from suffering and its causes.
- May I be well.
- May I be happy.
- May I be healthy.
- May I be free from suffering and its causes.
Notice whatever has arisen in you. Perhaps warmth. Perhaps awkwardness. Perhaps something in between. All of it is welcome here.
The capacity to care for yourself is not selfishness. It is the foundation from which sustainable care for others grows.
You cannot pour from an empty vessel. This practice begins to fill it.
It is already within you.You did not create it.You simply uncovered it.
Third circle
Someone you barely know
Now, gently bring to mind someone you encounter in the world but do not know well.
This might be a patient whose name you know but whose story you have only begun to understand. It might be someone you passed in the hallway this week. Someone you assisted briefly. A face that is familiar without yet being close.
Notice that this person, like you, wakes up each morning carrying something.
Like you, they have people they love. Like you, they have things they hope for and things they fear. Like you, they want to feel well. Like you, they want to be free from suffering.
You do not need to know their story in detail to wish them well. The wish itself does not require closeness. It only requires willingness.
Picture this person clearly. Allow whatever warmth you are able to offer to gather in your chest.
Notice what has arisen in you.
The warmth you are able to extend to someone you barely know is remarkable. It does not require a deep relationship to be genuine. It does not require that they know you are offering it.
This is compassion moving outward, widening its circle. The same care that you bring to those you love, you are now learning to bring to the stranger in the next room.
It is already within you.You did not create it.You simply uncovered it.
Fourth circle
Someone you find difficult
Now, gently bring to mind someone you find difficult.
This does not need to be the most difficult person in your life. Begin with someone who causes you mild friction.
A colleague whose manner grates on you. A patient whose behavior feels unreasonable. Someone whose actions leave you feeling drained or frustrated.
You do not need to approve of their behavior to do this practice. You do not need to feel warmth toward them right now. You are not being asked to pretend that the difficulty does not exist.
You are simply being invited to remember something true about them.
This person, like you, wakes up each morning carrying something. Like you, they have people they love and things they fear. Like you, they are navigating a life that is sometimes more than they know how to handle.
Whatever brings the difficulty between you, it does not erase their shared humanity.
Wishing them well does not mean accepting the harm they may be causing. It does not mean lowering your boundaries. It means releasing the weight of holding them in resentment.
That weight belongs to you, not to them. And you do not have to carry it.
Picture this person clearly. Allow whatever small opening of goodwill you can find, even if it is very small.
Notice what has arisen in you. Perhaps a small loosening of something held tight. Perhaps resistance that remains, and that is fine too.
This is the hardest part of the circle to draw, and you drew it.
What we are building is the full arc of compassion: from a loved one, to yourself, to a stranger, to someone who challenges you, to all beings.
This capacity was always within you.
The widest circle
All beings, everywhere
Now continue to hold the simple intention to wish ourselves and others well, without judgment, expectation, or the need for anything in return.
Begin to recognize that this is something we all share.
Every living being seeks safety. Every living being experiences vulnerability. And every living being, in their own way, seeks freedom from suffering.
As we move through this meditation, we have gently expanded our circle of compassion, beginning with ourselves, extending to those we love, to those we do not know, and even to those with whom we struggle.
Next, we will extend our wishes of peace, safety, and wellbeing to all living beings, everywhere.
There is nothing you need to force or feel. Simply allow the intention of kindness to take root.
Take another gentle breath.
Now, holding all beings gently in your awareness, silently offer these wishes one at a time to all beings, letting each intention settle in your heart before moving to the next.
- May all beings be well.
- May all beings be happy.
- May all beings be healthy.
- May all beings be free from suffering and its causes.
Notice what has arisen in you. Perhaps a sense of spaciousness. Perhaps a quiet feeling of connection. Perhaps the circle still feels too wide to hold, and that is fine too.
There is no need to feel anything in particular. Simply notice where your attention has traveled.
From one person you love, to yourself, to a stranger, to someone difficult, and now to every living being, everywhere.
Your heart did not need to grow larger to hold them all. It only needed to open.
Think of everyone you have held in your heart. Like you, they wake each day carrying hopes, fears, and quiet efforts no one else fully sees.
This is what we share. You are one of many, and the many are not so different from you. You are not separate from them.
The people you have wished well are not strangers to your experience. They know longing, they know difficulty.
Rest here for a moment, held within the same wishes you have offered.
- May all beings be well.
- May all beings be happy.
- May all beings be healthy.
- May all beings be free from suffering and its causes.
- May all beings be well.
- May all beings be happy.
- May all beings be healthy.
- May all beings be free from suffering and its causes.
Every being you have offered these wishes to is, in this very moment, breathing, hoping, and trying, as you are.
You are not separate from them. You are part of the circle you just drew.
Rest here for a moment, held within the same wishes you have offered.
It is already within you.You did not create it.You simply uncovered it.
To carry with you
An expanded Metta
Finally, here is an expanded Metta for you to try.
- May you be well.
- May you be happy.
- May you be healthy.
- May you be free from suffering and its causes.
- May your heart be filled with joy and laughter.
- May you experience love and acceptance.
- May you experience kindness and compassion.
- May you experience calm and contentment.
- May you abide in equanimity, free from bias and attachment.
- May you be at peace.
- May you be free from inner and outer harm and danger.
- May you feel safe and protected.
- May you be at ease.
- May your heart be filled with understanding and acceptance.
- May you freely give and receive forgiveness and gratitude.
This completes the circle of compassion.
